How Much Protein Do You Need Over 50? (For Muscle and Strength)

Protein needs rise with age. Learn how many grams per day you need after 50 to protect muscle, strength, bone health, and independence.

After about age 50, your body slowly begins to lose muscle — up to 1–2% per year if you don’t do anything about it. The good news: this “sarcopenia” isn’t inevitable. Protein is the single biggest dietary lever you can pull.

Why protein needs go up as you age

Older adults need more protein per kilogram than younger ones because of something called anabolic resistance: your muscles become less responsive to protein, so you need higher doses to trigger the same muscle-building response.

The recommended intake for adults over 50 is roughly 1.2–1.6 g of protein per kilogram of body weight per day — noticeably higher than the 0.8 g/kg minimum that younger adults can get away with.

Getting 25–30 g per meal matters

For older adults, each meal needs a meaningful protein dose to stimulate muscle building. Aim for 25–30 g of protein per meal, three times a day — a common failure point is front-loading protein at dinner and skimping at breakfast and lunch.

Examples of a 25–30 g serving:

  • 3 eggs + a slice of cheese + 1 cup of milk
  • 170 g nonfat Greek yogurt + a handful of nuts
  • A can of tuna on whole-grain toast
  • 100 g chicken breast with rice

Protein protects more than muscle

Adequate protein over 50 also supports bone strength (bones are protein scaffolding plus minerals) and makes weight loss safer — preserving muscle while dropping fat keeps your metabolism and strength intact.

Pair protein with resistance training

Protein without training still helps, but combined with 2–3 days a week of strength training, the combination is dramatically more effective. Muscle is the reserve that keeps you strong, stable, and independent.
